What is RPE, and how do you actually use it?

RPE stands for rate of perceived exertion. In lifting it runs 6 to 10 and it is based on reps in reserve: how many more you could have done. An RPE 8 means about two left. You use it to decide when to add weight and when to hold, so the load tracks what you can do that day.

The number is not how tired you feel

The most common mistake with RPE is treating it like a mood ring. It is not a rating of how much you suffered, how sweaty you got, or how motivated you felt walking in. It is an estimate of one specific thing: how many more reps you could have done before your form broke down.

That is why the version lifters use is often called RIR, for reps in reserve. The two are the same idea on different scales.

That scale is not ours. It comes from Zourdos and colleagues, who published a resistance-training-specific RPE scale built on reps in reserve in the Journal of Strength and Conditioning Research in 2016. It starts at 6 because below that the number stops being useful. If you had five or more reps left, you were warming up.

Why it exists

The traditional way to assign weight is a percentage of your one-rep max. Your program says 75 percent, you do the arithmetic, you load the bar.

The problem is that your one-rep max is a measurement from a single day, and you are not the same on every other day. Sleep, stress, food, how much you did yesterday, and where you are in a training block all move what you are capable of, sometimes by a lot. A percentage cannot see any of that. It gives you the same number in a good week and a terrible one.

Rating the set instead lets the load follow your actual capacity. Helms, Cronin, Storey and Zourdos, writing in the Strength and Conditioning Journal in 2016, put the case plainly. The approach, they write, “adjusts loads automatically to match athlete capabilities on a set-to-set basis and may more accurately gauge intensity at the near-limit loads.”

That is the whole point. The plan reads you rather than the other way around.

How to actually use it

Three habits cover most of it.

Rate the set right after you rack the weight. Not after your rest, not at the end of the session. The estimate decays fast.

Ask the specific question. Not “was that hard,” but “could I have done one more with the same form? Two? Three?” The answer is your number.

Let the number drive the next decision. If you are working in a rep range and you hit the top of it at an RPE 8, the weight goes up next time. If the same weight is suddenly an RPE 9 for fewer reps, you hold. Over weeks this is what progressive overload looks like in practice: not a fixed schedule of adding five pounds, but a rule that only advances when you have earned it.

Where people get it wrong

Rating every set a 10. Set aside the fatigue argument for a moment and notice the simpler problem: a scale that never varies carries no information. If every entry is a 10, you have replaced a measurement with a habit, and nothing downstream can use it.

Confusing an RPE 10 with a heroic effort on a light weight. Twenty reps taken to genuine failure is an RPE 10. So is a heavy single you barely finish. The scale measures proximity to failure, not the size of the number on the dumbbell.

Changing your standard mid-program. If your RPE 8 quietly becomes what your RPE 9 used to be, your loads will drift and nothing will flag it. Pick a definition of “form breaks down” and hold yourself to it.

The honest limitation

RPE is a self-report, and self-reports are noisy.

The original scale paper is worth knowing on this point, because the result is more specific than the folklore. Comparing experienced squatters with novices, Zourdos and colleagues found no significant difference between the groups at 60 or 75 percent of one-rep max. The difference appeared at the top end, at maximal weight, where the experienced lifters rated exertion higher and their ratings tracked bar speed more tightly.

So the skill is real, but it is a skill about heavy sets specifically. If you have never taken a set to the point where the bar genuinely slows, you have no reference for what one rep left feels like, and your estimates at the top of the range will be guesses.

The fix is exposure, not abandonment. Occasionally take an isolation exercise, something safe like a curl or a leg extension, genuinely to the end. Learn what the top of the scale feels like once, and the rest of the scale calibrates itself.

After that it stops being a skill you think about. It is a number you know.

Is RPE better than training off percentages of your one-rep max?

It is more responsive. A percentage is anchored to a max you tested at one moment, and it does not know you slept badly or skipped lunch. RPE reads the day you are actually having. Percentages still have a place in peaking for a competition, where the plan matters more than the day.

What if I am bad at estimating reps in reserve?

Most people are at first. The research on the scale found that experienced and novice lifters rated moderate loads about the same, and that the gap showed up at near-maximal weight. So the fix is exposure: take a few sets close to failure on something safe, and your reference point sharpens. Until then, leave a rep or two more in the tank than you think you need.

Should every set be an RPE 10?

No, and there is a practical reason beyond fatigue: if every set is a 10, the number stops telling you anything. The scale only helps if it can vary. Most productive work sits around a 7 to 9, with the hardest efforts saved for the lifts and the weeks where they matter.
